The Recovery Window: Why the 45 Minutes After Practice Matter

Training breaks the body down a little; recovery is where it rebuilds and comes back stronger. The window right after practice is when that process works best, and it needs three things: rebuild, refuel, rehydrate.

Rebuild, protein

After exercise, muscle protein synthesis is elevated, and giving the body protein supports repair and growth. Guidelines recommend about 0.25–0.30 grams of protein per kilogram of body weight after training (American College of Sports Medicine)[1], roughly 15–20 grams for a typical middle- or high-school athlete.

Refuel, carbohydrate

Training burns through muscle glycogen. Pairing carbohydrate with that protein, at roughly a 2.5–3:1 carb-to-protein ratio, refills the tank and actually improves the recovery. This is the exact reason chocolate milk is a classic, evidence-backed recovery drink: it’s carbohydrate plus protein plus fluid (systematic review, Amiri et al.)[2].

Rehydrate, fluid + sodium

Whatever fluid was lost in sweat needs to come back, and sodium helps the body actually hold onto it rather than passing it straight through. More on that in youth hydration.

Timing helps: getting protein and carbohydrate in within about 45 minutes after a hard session takes advantage of that elevated recovery state, especially for athletes who train again soon.
