The 3-Hour Gap: Why Athletes Run on Empty

The last real meal was hours ago. Practice starts at 3:30. In between, an athlete sits through class, maybe grabs a snack from a vending machine, and then walks onto the field having gone three or more hours without real fuel. It sounds minor. The data says it isn’t.

By the time many young athletes start training, they’re already behind. In one study of elite youth athletes, 76.3% arrived to training hypohydrated, dehydrated before the first whistle (Arnaoutis et al., 2015)[1]. And it’s not just fluids. When researchers tracked elite adolescent athletes’ actual eating over an intense schedule, the players met the recommended carbohydrate intake on only 8% of the days measured, meaning they were under-fueled roughly 92% of the time (McHaffie et al., 2023)[2].

Part of the problem is that kids simply don’t know how much to eat. Adolescent athletes score an average of about 45% on sports-nutrition knowledge tests, and they underestimate their own carbohydrate needs by about 73 grams a day (Jagim et al., 2024)[3]. You can’t fix a fueling gap you don’t know you have.

Why it matters physiologically

Carbohydrate is the body’s fast fuel. After hours without eating, blood glucose and muscle glycogen, the tank that powers sprinting, jumping, and focus, are low. Training in that state means fatiguing earlier, losing concentration in the fourth quarter, and, over time, blunting the recovery and growth that a young athlete’s body is trying to do. Chronic under-fueling in adolescents is also linked to Relative Energy Deficiency in Sport (RED-S), which can affect bone health, hormones, and development (Mountjoy et al., IOC Consensus). This isn’t about eating more junk. It’s about getting the right fuel at the two moments that matter.

The two moments

Before practice, the body needs fast-digesting carbohydrate and fluid (with a little sodium) to top off the tank and start hydrated. Protein is not the priority here (Academy of Nutrition and Dietetics)[4]. More on that in what to eat and drink before practice.

After practice, the body needs protein to rebuild muscle and carbohydrate to refill glycogen, roughly a 2.5–3:1 carb-to-protein ratio, plus fluid and sodium to rehydrate. Common questions.

Aim to eat a carbohydrate-focused snack or meal within about 1 to 3 hours before activity; a fast carbohydrate 30 to 60 minutes before helps top off the tank.
It can help, but most athletes also arrive under-hydrated. The gap is fuel and fluid, which is why Ready combines carbohydrate with electrolytes.
